Pumping Iron for a Longer Life: New Study Reveals the Sweet Spot for Resistance Training

We all know that getting our heart rate up with regular aerobic exercise is a cornerstone of longevity. But what about hitting the weights? If you’ve been wondering exactly how much time you need to spend strength training to actually live longer, a massive new 2026 study from the Harvard T.H. Chan School of Public Health just provided some concrete answers.

The study, published in the British Journal of Sports Medicine, followed nearly 150,000 men and women for up to 30 years, painstakingly tracking their exercise habits and health outcomes.

Here is what the data revealed about the ideal “dose” of resistance training to maximize your lifespan.

The Magic Number: 90 to 119 Minutes

You don’t need to live in the weight room to reap the benefits. The researchers found that logging 90 to 119 minutes of resistance training per week is the absolute sweet spot. Compared to people who did zero resistance training, this group experienced:

  • A 13% lower risk of all-cause mortality.
  • A 19% lower risk of dying from cardiovascular disease.
  • A massive 27% lower risk of dying from neurological diseases.

What’s just as interesting is what happened when people lifted more. The researchers noted a plateau effect—pushing past 120 minutes of resistance training a week didn’t offer any additional mortality benefits. Doing roughly two hours a week is plenty to max out your longevity returns.

The Cancer Exception

When it came to reducing the risk of dying from cancer specifically, a “less is more” approach actually won out. The study showed reduced cancer mortality only at lower levels of weight lifting: just 1 to 59 minutes a week yielded an 8-9% reduction in cancer mortality risk, while higher amounts didn’t show the same protective effect.

The Ultimate Combo: Weights + Cardio

Unsurprisingly, the absolute lowest mortality risk belonged to people who combined resistance training with high amounts of aerobic activity (like running, swimming, or cycling).

Participants who crushed their aerobic goals (hitting 30 to 45 MET-hours/week, which equates to highly active individuals) and did their 60–119 minutes of strength training saw their mortality risk plummet by 45%.

Interestingly, if you do a massive amount of aerobic activity (over 45 MET-hours/week), you are generally maxing out your longevity benefits regardless of whether you lift weights. But for the vast majority of us who don’t spend hours doing intense cardio every single day, mixing moderate cardio with weight lifting is the most efficient path to a longer life.

The Takeaway

If you’re already doing your weekly cardio, fantastic—keep it up! But if you aren’t currently doing any resistance training, you are leaving major longevity benefits on the table.

You don’t need to become a bodybuilder. Aiming for just two 45-minute to 1-hour strength sessions a week (using dumbbells, resistance bands, or even just your own body weight) puts you perfectly in that 90-119 minute window.
