Podcast Episode 3: Training, Recovery And Performance

Pip: Welcome to yourfitnesswhy, where one person's meet week is everyone else's anxiety spiral — Joel McKenna has been logging it all, from taper swims to race-day scratches to the science of why your evening workout might be making you smarter.

Mara: This episode covers the full arc: swim meet preparation and race results, strength and muscle science, the cardio-sleep-cognition connection, and the daily motivation and mindset posts that run alongside it all. Let's start with the meet itself.

Taper Week, Race Day, And The 200 Fly Question

Pip: The central tension heading into the Bumpy Jones LCM meet is whether to swim the 200 Fly — a question that hangs over the entire taper week.

Mara: The pre-meet post "Bringing The Fly To Rock The Taper" sets the stage: a Monday session where the planned 1,300 meters became 1,600, swapping breaststroke for extra butterfly work in long course.

Pip: Classic taper logic — feel great, do more. Which is, of course, the opposite of taper logic.

Mara: By Wednesday, the doubt is explicit. The post "To Scratch The Event Or Not To Scratch" puts it plainly: "Will I get DQ'ed cuz my stroke falls apart? I have swam a 200 SCY and SCM at meets this year… But long course?"

Pip: That ellipsis is doing a lot of heavy lifting. Long course means no walls to save you every 25 meters — it's just open water and consequences.

Mara: "Swimming In The Lobster Pot" answers it: the 200 Fly is scratched on meet morning after arriving at the hotel at 5:30 AM and logging an Oura sleep score of 29, with 8 hours and 40 minutes of sleep debt. The pool temperature was 83 degrees Fahrenheit due to a broken chiller.

Pip: A 29 Oura score. For context, that's the tracker telling you it's not even going to pretend.

Mara: Despite that, Day 1 produced a 32.44 in the 50 Fly — better than both his 2024 swims and within a few tenths of times from 2011 and 2014. "Day 2 — Redemption Day At The Pool" then delivered a 1:14.22 in the 100 Fly, nearly three seconds faster than 2023 and 2024, and a 1:18.45 in the 100 Back, dropping almost seven seconds off his 2024 baseline.

Pip: All of that on a cumulative ten-hour sleep debt. The redemption arc was real.

Mara: The 800 Free split tells the pacing story — he locked into a consistent 1:29 rhythm through the middle hundreds and closed the final hundred in 1:22.15.

Pip: Which brings us to what the body is actually doing during all of this — strength, muscle, the machinery underneath the splits.

Squats, Protein, And The Machinery Of Muscle

Pip: Two research posts this week dig into the fundamentals of how we build and keep muscle — and one of them starts a fight that's been happening in every weight room for years.

Mara: "The Great Squat Debate: Should You Squat Barefoot or in Shoes?" draws on a 2015 study by Sinclair and colleagues, who used an eight-camera motion analysis system and EMG to test running shoes, weightlifting shoes, and barefoot conditions at 70 percent of one-rep max.

Pip: Eight cameras. For a squat. Science does not mess around.

Mara: The finding cuts against the barefoot camp: "Compared to lifting barefoot, wearing a standard running shoe was actually associated with an increased squat depth and greater knee flexion." Quad activation was also higher in shoes. But when participants were asked what they preferred, they overwhelmingly chose barefoot — a statistically significant result.

Pip: So the data says shoes, the body says barefoot, and the answer is: it depends what you're optimizing for.

Mara: "Eat More Protein and Even More Protein" addresses the other side of the equation — what aging does to muscle physiology. The review it covers identifies anabolic resistance as a key mechanism: older adults need a much larger protein dose to trigger the same muscle-building response as younger people. The target range cited is 1.2 to 1.6 grams per kilogram of body weight per day, well above the standard RDA.

Pip: The science on cardio connects directly here — aerobic exercise isn't just fitness, it's how your muscle cells produce energy efficiently as you age.

Evening HIIT, Sleep Architecture, And The Fitness-Longevity Link

Pip: The question this segment answers is whether what you do in the evening can change how well your brain works the next morning — and the answer is more direct than you'd expect.

Mara: A 2025 study in Nature's Scientific Reports, covered in "Want to Boost Your Memory? An Evening HIIT Workout Might Be the Secret," tested HIIT, moderate-intensity continuous training, and a control condition. Participants slept eight hours after their evening session, then completed memory and vigilance tasks the next morning.

Pip: And the high-intensity group came out ahead.

Mara: Significantly so. The study found that "engaging in an evening HIIT session significantly improved post-sleep memory performance," with effects lasting up to 24 hours. Participants who naturally had lower memory encoding abilities benefited most. The proposed mechanism is synaptic homeostasis — HIIT may optimize the brain's overnight recalibration process.

Pip: So a hard interval session before bed is, in a very real sense, studying for tomorrow.

Mara: "Aerobic Exercise Does Have An Impact On Well-Being" broadens that out considerably, synthesizing two studies. One, from JAMA Network Open, analyzed over 122,000 patients across two decades and found that low cardiorespiratory fitness is a worse mortality risk factor than smoking, diabetes, or heart disease. The other found that aerobic exercise moderates the relationship between stress and cognitive failures.

Mara: "The Beat on Bikes" adds a global data layer from Garmin's Edge computer users — the average ride is 28.59 miles and 115 minutes, riders over 70 average 134 minutes per session, and elite cyclists logging 160-plus miles per week average a VO2 max of 62.

Pip: Older riders climbing more elevation, spending more time in the saddle — the data keeps pointing the same direction. Now let's talk about what keeps someone showing up in the first place.

Showing Up: Motivation, Mindset, And The Day Before

Pip: The motivation and mindset thread running through this week is less about a single insight and more about what consistent daily commitment actually looks like in practice.

Mara: The Daily Motivation posts — running every day this week — anchor that thread. The post with the most surrounding context is "The Hardest Club In America To Get Into — The 4am Club," which opens with a simple count: three years and three months of 4 AM gym sessions, and he's the last one standing from the original group.

Pip: The Michelle Obama quote embedded in that post lands differently when you read it in context: "People who are truly strong lift others up. People who are truly powerful bring others together."

Mara: He logs a full taper deload chest session at 50 to 60 percent of one-rep max, then teaches a 30-minute indoor cycling class immediately after — all before most people's alarms go off.

Pip: "TGI — Later — F / The Day Before" is the Friday entry: work, errands, a World Cup viewing event setup, and then the drive to Sarasota. His sleep debt heading into meet weekend sits at 5 hours and 40 minutes before he's even left the building.

Mara: That post captures the real texture of the week — it's not a clean training block, it's a life with a meet in it. The daily motivation posts throughout the week are the connective tissue, the small consistent signal that the work continues regardless of what else is happening.

Pip: And the results at Bumpy Jones suggest that signal was worth sending.


Mara: The through-line this week is that the gap between preparation and performance is rarely clean — sleep debt, scratched events, warm pools, and still a season-best in the 50 Fly.
